You can hold a three-minute plank and still not have anything to show for it. Plenty of people can. They’ve been grinding out planks and hollow holds for a year, their endurance has climbed, and their midsection looks exactly like it did last spring.
That gap trips up a lot of people, and the explanation is less mysterious than it seems. The abdominal wall is muscle tissue. It answers to the same signals as your chest or your quads: load it hard enough, through enough range, often enough, and it grows. Most ab training never gets anywhere near that threshold.
Endurance work and growth work are different jobs
A plank asks your abs to resist a position. The muscle length barely changes, the tension is modest, and what improves over weeks is your tolerance for holding on. That’s a real adaptation — it just isn’t the one that makes a muscle thicker.
Growth responds to mechanical tension applied through a range of motion, with enough resistance that the last few reps are genuinely difficult. Fifty crunches with no weight doesn’t clear that bar. Nor does a ten-minute floor circuit where every exercise is a variation on “hold still and shake.”
Keep the anti-extension and anti-rotation work — bracing strength protects your back and transfers to heavy lifts. But don’t expect it to double as hypertrophy training. Those are two separate line items in your program.
Your abs have a stretched position, and you’re probably skipping it
The rectus abdominis runs from your ribcage to your pelvis, and its job is to shorten the distance between those two points. Which means a full rep starts with that distance open — spine slightly extended, ribs pulled away from the hips — and finishes with it closed.
Almost nobody trains the open half. A standard floor crunch begins at neutral and curls up a few inches. You’ve cut off the portion of the range where the muscle is under tension while lengthened, and that portion carries a lot of the growth stimulus.
Fixes are straightforward. Lie back over a stability ball or a rolled towel so your spine can extend before you curl. On a cable crunch, let the weight pull you into extension at the top of each rep instead of parking at a bent-over neutral. Hanging leg raises done with real control — pelvis tucking under at the top, legs lowering all the way down without swinging — cover the lower portion the same way.
Load them, then keep loading them
The thing that separates people whose abs actually change from people who spin their wheels is almost boring: they add resistance over time.
Cable crunches let you add weight in five-pound jumps. Weighted decline sit-ups work. So do hanging leg raises holding a dumbbell between your feet, or machine crunches if your gym has one. Pick a couple of movements you can measure, work in the 8–15 rep range where each set ends close to failure, and add load when the top of that range starts feeling easy.
If you’ve been doing bodyweight ab circuits for months and the only variable you’ve changed is how many rounds you do, you’ve found your problem.
Twice a week is enough, and more probably isn’t better
Abs recover on roughly the same timeline as other muscle groups. Two to three hard sessions a week, four to six working sets each, handles it. Daily ab work usually means the sets weren’t hard enough to need recovery in the first place.
There’s a cost to the daily approach beyond wasted time. Training a muscle before it’s recovered blunts the quality of the next session, and the accumulated fatigue tends to show up in your lifts before it shows up in your midsection.
None of this makes them visible on its own
Thicker abs sit under whatever body fat is currently on top of them. Training builds the muscle; a calorie deficit is what reveals it. Men generally start seeing clear definition somewhere in the low teens of body fat percentage, women in the low twenties, with a wide spread depending on where you personally store fat.
The two efforts compound, though. Someone who spent a year actually loading their abs will look considerably more defined at 12% body fat than someone who spent that year on planks and arrives at the same number. Muscle you never built doesn’t appear when the fat comes off.

Rewrite your ab work this week around two loaded movements instead of five bodyweight ones. Track the weight. Check back in eight weeks.
